Which Linux file should I pick?

The AppImage, unless you prefer your package manager. It runs on any distro and updates itself. The .deb and the Flatpak are smaller, and tell you when a new release is out.

How do I update?

The macOS app and the AppImage download the new release and restart into it. The .deb and the Flatpak show that one is out and link to it.
